Macronutrients and Energy
The three macronutrients provide caloric energy: carbohydrates (4 kcal/g), proteins (4 kcal/g), and fats (9 kcal/g). Dietary fiber, a type of carbohydrate, provides minimal calories (~2 kcal/g) and is not fully digested. Total daily energy needs depend on basal metabolic rate (BMR), physical activity level (PAL), and thermic effect of food (TEF). BMR is estimated by the Mifflin-St Jeor equation; TDEE = BMR × activity factor.
Protein Requirements
The recommended dietary allowance (RDA) for protein is 0.8 g/kg/day for sedentary adults. Athletes and those in anabolic phases (growth, pregnancy, recovery) need 1.2–2.0 g/kg/day. Essential amino acids — histidine, isoleucine, leucine, lysine, methionine, phenylalanine, threonine, tryptophan, valine — cannot be synthesized by the body and must come from food.

Women: (10 × weight kg) + (6.25 × height cm) − (5 × age) − 161. Multiply BMR by 1.2 (sedentary) to 1.9 (very active). An average moderately active adult needs roughly 2000–2500 kcal/day, but individual variation is substantial.
Essential amino acids are nine amino acids that the human body cannot synthesize in sufficient quantities and must obtain from food: histidine, isoleucine, leucine, lysine, methionine, phenylalanine, threonine, tryptophan, and valine. Complete proteins (meat, fish, eggs, dairy, soy) contain all nine in adequate proportions. Plant proteins are often limiting in one or more essential amino acids — complementary protein combining (e.g., rice and beans) provides all nine from plant sources.
Fat-soluble vitamins (A, D, E, K) are absorbed with dietary fat, stored in fatty tissues and the liver, and can accumulate to toxic levels with excess supplementation. Water-soluble vitamins (B-complex and C) are not stored significantly, are excreted in urine when in excess, and require regular dietary intake. Most Western diets exceed the RDA, but distribution across meals matters — 20–30 g per meal optimizes muscle protein synthesis.
